A HYROX plan for a 39-year-old who runs 10 km in about 55 minutes (5:30/km), likes lifting, and is getting serious about golf. The goal is arriving fit enough to enjoy race day—not chasing a time. Every session that matters happens Monday to Friday, so weekends stay free for golf and life.
Doubles land on Monday, Wednesday and Friday. Where you double up, leave at least six hours, eat between sessions, and do not turn both sessions into tests. Tuesday has no AM session—it's your office day.

Warm up 12–15 min at 6:30–7:00/km + drills; the prescribed weekly session below; cool down 10 min.
9–12 km at 6:30–7:00/km (RPE 3–4). From week 3, finish with 2 × 15 wall balls—compromised practice for free. This replaces the old Saturday long run so weekend plans can't break the plan.
Overhead press 3 × 6–8; row 3 × 8–10; incline DB press 3 × 8–10; lat pulldown or pull-ups 3 × 8–10; Pallof press. No leg work—Monday and Friday cover it.
Rest. Optional 20–40 min walk.
Deliberate practice, not ball-bashing: 25–30 min putting/chipping, then 20–30 range balls with a single focus. Low physical cost by design—this is a skill day, not a training day.
Odd weeks: compromised running—run + station rounds, sled at race weight from week 5.
Even weeks: station engine—erg intervals, wall-ball volume, burpee broad jumps. Week 14 is a full 100-wall-ball race rehearsal.
Rest. A 10–15 min mobility reset is fine; no additional gym work.
Optional 4–6 km easy run if the weekend allows. If life plans win, nothing is lost—every important session already happened. Never turn this into a hard run.
Friday's session is two days behind you and Saturday was easy or off, so you play on reasonably fresh legs. Walk if it suits, hydrate, and count it as low-intensity movement. Week 16: this is race day.
Wednesday long run 9–10 km at 6:30–7:00/km. Tuesday intervals: W1 6 × 400 m @ 4:45–4:55/km, W2 5 × 600 m, W3 4 × 800 m—fast but repeatable, with easy jog recovery. Friday odd weeks: 3 rounds of 800 m at 5:50–6:10/km + a station (wall balls, moderate sled, lunges). Friday even weeks: erg intervals plus your first wall-ball volume and burpee broad jumps.
Cut sets and station volume by about one-third. Tuesday: 6 × 200 m relaxed strides with full recovery. Friday: easy technique circuit only (20–25 min). Wednesday: 8 km easy.
Wednesday long run 10–12 km. Tuesday: W5 5 × 800 m, W6 4 × 1 km @ 5:00–5:10/km, W7 mixed 1 km/400 m. From week 5 the sled goes to race weight—152 kg push, 103 kg pull, short distances first, on the grippiest surface you can find. Wall balls build to 4 × 15–20; farmers carry and sandbag lunges enter at race loads.
Repeat the Week 4 approach. Keep both strength sessions at roughly 70% of normal sets. Wednesday: 9 km easy.
Tuesday progresses through 5 × 1 km, 2 × 2 km threshold @ 5:25–5:35/km, then 4 × 1 km at HYROX effort (5:35–5:50/km). Friday compromised sessions reach 4–5 rounds with the full race-weight station rotation, burpee broad jumps included; even-week engine sessions push wall balls to 80 reps under fatigue.
Reduce strength and station volume by about one-third. Tuesday becomes relaxed strides, Friday an easy technique circuit, Wednesday 8 km easy.
Tuesday uses 1 km HYROX-effort repeats and a mixed session. Week 13 Friday is your biggest compromised-running session at race weights. Week 14 Friday is the 100-wall-ball race rehearsal—sets of 15–20 with short planned rests, so race day is the second time you've done it. Keep strength crisp and avoid failure.
4 × 800 m at controlled effort, a short smooth HYROX session, a 7 km easy Wednesday run, and reduced strength sets. Finish every session feeling capable of more.
Tuesday: 3 × 400 m at race rhythm with full recovery. All strength and technique work is light. Saturday is rest or a short optional shakeout. Sunday is HYROX race day—the goal you built for: finish strong, enjoy it.

Pace guide: targets assume a 55-minute 10 km (5:30/km). Easy = 6:30–7:00/km (RPE 3–4), intervals = RPE 7–8 and repeatable, HYROX effort = 5:35–5:50/km. Effort is the final judge—adjust for heat, hills, fatigue, and terrain. Station loads are men's Open division.
